How to Do a Farmer Carry
In short
The farmer carry has you walk while holding a heavy weight in each hand. It builds grip, core, shoulder and leg strength all at once, and mimics real-life carrying like hauling groceries. Simple, safe and highly effective for building useful, everyday strength.
The farmer carry might be the most honest exercise there is: pick up something heavy, walk, and put it down. It builds a strong grip, a solid core and resilient shoulders all at once, and it carries straight over to lugging groceries or luggage.
A pair of dumbbells or kettlebells is all you need, so it works at home or our Putra Heights centre. It is beginner-friendly, hard to do wrong, and one of the best bang-for-buck exercises we program.
What it trains and who it suits
It trains grip, the core, the shoulders and the legs together as you walk under load. It suits everyone, especially busy people who want maximum strength from one simple move.
Because the movement is just walking, it is very safe and requires little technique, making it ideal for beginners and older adults alike.
Step-by-step cues
- Set two heavy weights on the floor beside your feet
- Hinge down and grip them with a flat back
- Stand tall, weights hanging at your sides
- Brace your core and walk with steady, controlled steps
- Set the weights down with a controlled hinge at the end
Common mistakes and quick fixes
- Leaning to one side, keep your torso tall and even
- Shrugging the shoulders up, let them settle down and back
- Rushing with short steps, walk tall with a steady pace
- Rounding to pick up or set down, hinge with a flat back
Regressions, progressions and when to stop
Too hard? Use lighter weights or carry for a shorter distance. Too easy? Add load, walk further, or slow your pace. At home dumbbells or even loaded bags work; at our centre we load heavy and vary distance and grip.
- Stop if you feel sharp back, shoulder or wrist pain rather than effort
- See a professional if your grip fails so fast the weights feel unsafe
