How to Do a Tricep Extension

The tricep extension straightens the elbow against resistance to build the triceps at the back of the upper arm. The triceps make up most of your arm size and power every push. It can be done with dumbbells, a band or a cable, seated, standing or lying down.

People obsess over biceps, but the triceps on the back of the arm are actually the bigger muscle and the engine behind every push. The tricep extension targets them directly, building stronger pressing and fuller-looking arms.

A dumbbell, band or cable works, so it fits home or our Putra Heights centre. Keeping the elbows steady is the key, so the triceps do the work rather than the movement drifting into a general arm swing.

What it trains and who it suits

It targets the triceps, which straighten the elbow and drive every pressing movement. It suits anyone wanting stronger presses or bigger arms, and lifters balancing out their bicep work.

Because the triceps power push-ups, bench and overhead presses, strengthening them directly improves your pushing across the board.

Step-by-step cues

  1. Hold a weight overhead or a band, elbows pointing up
  2. Keep your upper arms still and elbows close
  3. Straighten your elbows to lift the weight
  4. Squeeze the triceps at the top
  5. Lower slowly under control and repeat

Common mistakes and quick fixes

  • Elbows flaring wide, keep them pointing forward and close
  • Moving the upper arms, keep them still, only the forearms move
  • Using momentum, control the lift and the lowering
  • Half reps, straighten the arms fully each rep

Regressions, progressions and when to stop

Too hard? Use a lighter weight or a band. Too easy? Add load, slow the lowering, or add a pause at the top. At home a dumbbell or band works; at our centre we use the cable and vary angles for full triceps development.

Frequently Asked Questions

Are triceps bigger than biceps?+

Yes. The triceps make up roughly two-thirds of your upper arm, so training them directly does more for arm size than curls alone, while also boosting your pressing strength.

Why keep my elbows still?+

Letting the upper arms move brings in the shoulders and reduces the work on the triceps. Keeping the elbows fixed, so only the forearms move, isolates the target muscle.

Can I do tricep extensions at home?+

Yes. A single dumbbell held overhead with both hands, or a resistance band anchored high or low, both target the triceps effectively without a cable machine.

Do extensions help my bench press?+

Yes. Strong triceps drive the lockout of the bench and overhead presses, so extensions can directly improve your pushing strength alongside the big lifts.
